if you want to improve endurance, you gotta reach your target heart rate and maintain it for a min. of 30min. without doing this you wont see any gains in cardio. by reaching your target heart rate and maintaining it for extended periods of time will increase the heart's blood pumping capacity which means more oxygen to your muscles. the specific exercise doesn't matter as long as you can reach your target HR and maintain it.

if running is your thing, then go for distance. if not, jump rope for 30-45min, 5 min break, and another 30-45min. i prefer to jump rope personally, as i can do it regardless of weather and whatnot.

I think your target heart rate for cardio work is 80% of your maximum. The most general way to work out your maximun heart rate is 220 - your age. Obviously it differs from person to person, but that's the most general way.

Endurance and cardio? I recommend a stair machine. A friend and I are currently working towards five, 5-minute rounds with one minute of rest between each round (sound familiar) and then supplemental elliptical/track work to preserve a working heart rate.

I fear the stair machine.

There ya go chief. two good target heart rate calculators. to get your resting heart rate, when you wake up in the morning take your pulse. count the beats for 30 sec and multiply by two. or... count the beats for one min.
