I've done 3 of the "sprint" variety of triathlon- one earlier this year with more coming up. The sprint normally has an 750 meter swim, 12.4 mile bike and then 3.1 m for running. I'm working up to an Olympic one later this year which doubles those totals. I'm trying to work on my distance running speed as I used to play lacrosse and can sprint for forever but suck at long distance.

With swimming- off season I just use the pool at my gym but now that summer is here I mix it up with that, some area pools and at Barton Springs(it's not a completely "open" swim but you can do a much much longer lap there).

For the soreness if it ever gets really bad I do "ice baths" which suck unbelievably but help tremendously.
